How to progress

  1. Add reps until you reach the top of the range on every set.
  2. Then make the move harder: lower incline, slower lowering, a pause, or a single-leg version.
  3. Write down what you did each session — progress you can see is progress you'll keep.
  4. When bodyweight gets easy for 20+ reps, add load (a backpack of books) or move to a gym plan.

Safety

  1. Sharp or joint pain is a stop signal — muscle burn is normal, pain is not.
  2. Only row from a table that is sturdy and won't tip.
  3. If you have a heart, joint or other medical condition, check with a doctor first.

Can I build muscle with home workouts?
Yes, especially as a beginner, as long as sets are taken close to failure and you make them harder over time. Eventually added load helps further progress.
How many days a week should a beginner work out at home?
Three full-body days with a rest day between is a good start. General guidelines (WHO, ACSM) suggest muscle-strengthening activity on at least 2 days a week.
How long should a home workout be?
About 30–40 minutes for this plan, including rest between sets.
What if I can't do a push-up?
Start with incline push-ups against a table or wall, and lower the incline as you get stronger.
